Tempo is the duration and rhythm of a repetition: the lowering phase, any pause, the lifting phase, and the pause between repetitions. It can help a lifter control technique and standardize a program, but it is not a magic hypertrophy variable.
What the evidence says
A systematic review and meta-analysis of repetition duration found similar hypertrophy outcomes across repetition durations from roughly 0.5 to 8 seconds when the studies trained hard enough. The authors considered very slow repetitions above 10 seconds potentially inferior, but the evidence there was limited.
A 2025 systematic review and meta-analysis of eccentric-phase duration included nine studies and 166 participants. Estimates for hypertrophy were uncertain and close to practically equivalent between shorter and longer eccentric phases. Faster eccentric phases improved countermovement-jump performance in that analysis, while some trained-participant strength estimates favoured longer phases. The result is not a universal prescription for either slow or fast repetitions.
What tempo is useful for
Tempo can be a practical constraint:
- A controlled lowering phase can keep a load from being dropped or bounced.
- A pause can remove momentum and make range of motion repeatable.
- A natural or intentionally fast concentric can preserve the intent to move forcefully when strength or power is the goal.
- A slower repetition can make a lighter load challenging when equipment, pain, or exercise choice requires it.
These are programming choices. They should not be translated into “slow eccentrics create more damage, therefore more growth” because muscle damage and soreness are not reliable proxies for hypertrophy.
A practical starting point
Use a repeatable, controlled tempo that lets you reach the intended range of motion without losing position. If the goal is strength or power, avoid deliberately slow concentric reps unless the program calls for them. If the goal is hypertrophy, do not chase a four-digit code at the expense of load progression, effort, or total quality work.
When comparing tempos, keep the exercise, load selection, effort, range of motion, and weekly volume as similar as possible. Review several weeks of performance and comfort rather than deciding from one pump or one soreness response.
Bottom line
There is a wide workable range of repetition speeds for muscle growth. Controlled form and consistent progression matter more than an exact three- or four-second negative. Choose tempo to serve the goal, the exercise, and the trainee—not because a slow number is automatically more anabolic.
