Grip width is a useful bench-press variable, but there is no universal “best” width for chest growth. A wider or narrower grip changes the range of motion, leverage, shoulder position, and the demands on the lifter’s technique.
What the biomechanics show
A 2024 study modelled 21 bench-press technique variations in ten experienced strength athletes, including grips at one, 1.5, and two bi-acromial widths (Noteboom et al.). The authors found that grip width, scapular position, and sideways bar forces changed estimated shoulder loads.
The study is valuable for understanding mechanics. It did not follow athletes long enough to measure injuries, hypertrophy, or competition results. “Estimated potential injury risk” from a musculoskeletal model is not the same as a clinical injury rate.
What it means for chest and triceps
Changing grip changes joint angles and the relative work demanded by the chest, shoulders, and triceps. EMG or a sensation of stretch cannot by itself predict long-term muscle growth. A wide grip is not automatically a better chest-builder, and a narrow grip is not automatically safer for every shoulder.
Use the grip that lets you:
- control the descent and pause or touch point consistently;
- keep the shoulder and elbow position comfortable;
- maintain a stable upper back and leg drive;
- progress load or reps without pain;
- comply with the rules of your sport, if relevant.
A practical starting point
Start around a moderate width that keeps the forearms reasonably vertical near the press. Adjust in small increments rather than jumping from very narrow to very wide.
Test one width for several sessions. Keep the exercise, load, rep range, rest, and effort comparable, then record:
- performance at the planned RIR;
- shoulder, elbow, and pec comfort during and after the session;
- range of motion and bar path;
- whether the grip suits the muscle or strength goal.
If a wider grip increases discomfort at the bottom, reduce the width or change the exercise. If a narrower grip makes the triceps the limiting factor when chest work is the goal, a moderate adjustment may help. Neither response is a diagnosis.
Injury language needs restraint
There is no grip width that guarantees shoulder or pectoral safety. Load, fatigue, technique, anatomy, previous injury, training history, and sudden changes all matter. Pain is a reason to modify the task and seek individual assessment when persistent—not a reason to force a “safer” internet width.
Programming options
For general hypertrophy, use the most comfortable repeatable grip on your main press and create variation with dumbbells, machines, cables, or a modest grip change if useful. For powerlifting, choose a width that meets the rules and improves performance without compromising control. For a shoulder-sensitive lifter, a coach or physiotherapist can help select the range and variations.
The bottom line
Grip width affects leverage and estimated shoulder loading, but current biomechanics do not provide a universal chest-growth or injury-prevention prescription. Choose a comfortable, repeatable width, progress it gradually, and let performance and symptoms guide the next adjustment.

Limits of the evidence
The best current source here is a small laboratory biomechanics study. Modelled joint loads are not observed injury rates, and muscle activation does not guarantee hypertrophy.
